
When most of us think about iron, we think about how much we are eating. Enough red meat, enough leafy greens, enough of the foods we have been told are iron-rich. But the amount of iron on your plate is only half the story. The other half, the half that gets far less attention, is how much of that iron your body actually absorbs.
And absorption is where most of the action is.
Two kinds of iron
Iron in food comes in two forms, and they behave very differently.
Heme iron comes from animal sources: red meat, poultry, and fish. Your body absorbs it well and fairly reliably, somewhere in the range of 15 to 35 per cent of what you eat, and that rate stays relatively stable regardless of what else is on the plate.
Non-heme iron comes from plants: legumes, leafy greens, tofu, wholegrains, seeds. It is absorbed far less efficiently, in the range of 2 to 20 per cent, and crucially, that rate is highly sensitive to what you eat alongside it. The same bowl of lentils can deliver very different amounts of usable iron depending on what shares the plate.
This matters enormously for women. Women need more iron than men through the menstruating years, losing it monthly in a way men do not. And many women lean more heavily on plant sources of iron, exactly the kind whose absorption is most easily helped or hindered.
Where vitamin C changes everything
Vitamin C is the single most useful thing you can pair with non-heme iron.
The chemistry is worth understanding, because it explains why it works so reliably. Most plant iron is in a form called ferric iron, which is poorly absorbed. Vitamin C converts it into ferrous iron, the form your gut takes up far more readily. It also forms a soluble complex with the iron that keeps it available as it moves through the digestive tract, rather than binding up into compounds your body cannot use.
The practical effect is significant. Vitamin C eaten in the same meal can increase the absorption of non-heme iron several times over. A squeeze of lemon over your lentils, some capsicum in the stir-fry, a tomato alongside your eggs. These are not garnishes. They are doing real, measurable work.
What works against you
The same sensitivity that lets vitamin C help also lets other things hinder.
Tea and coffee are the big ones. Both contain polyphenols and tannins that bind to non-heme iron and make it insoluble, and the effect is substantial. Drinking tea or coffee with an iron-rich meal can cut absorption dramatically. The good news is that this is entirely about timing. The same cup of coffee an hour before or after your meal has little effect. It is only the overlap that causes the problem.
Calcium also competes with iron for absorption, which is why a large glass of milk alongside an iron-rich meal is worth avoiding if iron is your focus. And some plant compounds, phytates in wholegrains and legumes, bind iron too, though this is reduced by soaking, cooking, and pairing with vitamin C.
None of this means giving up your tea or your wholegrains. It just means being a little thoughtful about timing, particularly if you are someone who runs low on iron.
The takeaway: with iron, absorption matters as much as intake. Plant (non-heme) iron is absorbed far less efficiently than animal (heme) iron, but vitamin C dramatically improves it, while tea, coffee, and calcium work against it. Pair your iron with vitamin C, and keep it away from your afternoon cuppa. You are not eating more iron, you are keeping more of what you already eat.
